How to Lose Belly Fat as a Man: Why Crunches Fail and What Actually Works

Every man wants a flatter stomach, and most try to get it with sit-ups. The research has been clear for years: you cannot crunch fat away. Here is what belly fat really is, why it matters for your health, and the boring plan that actually shrinks it.

“How do I lose belly fat?” is probably the fitness question I hear most often. Men ask it at the gym, in messages and in comments. Almost always, they are already doing hundreds of sit-ups.

I understand. When you look in the mirror, the stomach is the part you notice. In my work, being on camera shirtless is normal, so I have spent years paying attention to what actually changes a midsection and what does not. Spoiler: the answer is not a special exercise or a fat-burning tea.

I am not a doctor or dietitian, and this is not medical advice. If you have diabetes, heart disease, an eating disorder or any medical condition, talk to a professional before changing your diet or training. The facts come from the NHS and peer-reviewed research on PubMed. The opinions are mine.

Subcutaneous vs visceral fat

There are two main types of belly fat:

  • Subcutaneous fat sits under the skin. It is the fat you can pinch. It hides your abs but is less harmful to health.
  • Visceral fat sits deeper, around your organs. You cannot pinch it. It pushes the stomach out and makes it feel hard. It is the type most strongly linked with metabolic problems.

Men tend to store more fat around the abdomen than women, which is one reason a “beer belly” is a typically male problem. The good news is that visceral fat often responds well to exercise and fat loss.

The waist-to-height rule

Forget the scale for a moment. The NHS advises that you should try to keep your waist size to less than half your height, and lists a waist of more than half your height as one of the reasons to see a GP about your weight (NHS: obesity). A large waist is linked with conditions like type 2 diabetes, heart disease and high blood pressure.

A man who is 180 cm tall should aim for a waist under 90 cm. Measure around your middle, roughly halfway between the bottom of the ribs and the top of the hips, after breathing out normally.

It is a simple, honest check. Write the number down and measure every two weeks. Your waist will tell you more than your weight.

Why crunches will not flatten your stomach

The idea that you can burn fat from a specific area by training that area is called spot reduction. It has been tested, and it does not work.

In a 2011 randomised trial, adults did seven abdominal exercises five days a week for six weeks. Their abdominal strength improved, but abdominal fat, waist circumference and body fat did not decrease compared with the control group (Vispute et al., PubMed).

Another study took it further. Participants trained only one leg with high-volume leg presses for 12 weeks. They lost fat, but not in the trained leg. The fat came from the trunk and arms instead (Ramírez-Campillo et al., PubMed).

Your body decides where it takes fat from, largely based on genetics and hormones. Your job is to create the conditions for fat loss across the whole body. The belly is usually the last place to go for men, which is frustrating but normal.

Step 1: a moderate calorie deficit

Fat loss requires using more energy than you eat over time. There is no way around it.

The NHS says an average man needs around 2,500 calories a day to maintain his weight, though the real number depends on size, age and activity (NHS: understanding calories). A moderate deficit of a few hundred calories a day is enough for most men. A gradual pace, often given as around 0.5 to 1 kg a week, is much easier to sustain than a crash diet.

What I would actually do:

  • Cut liquid calories first: sugary drinks, juices, most alcohol.
  • Build each meal around protein and vegetables.
  • Reduce ultra-processed snacks that are easy to overeat.
  • Keep the diet you can follow for months, not the one that looks impressive for a week.

If you are considering intermittent fasting, it can work for some men, but mostly because it helps them eat less overall. I will look at that research separately.

Step 2: protein to protect muscle

When you diet, you want to lose fat, not muscle. Muscle shapes your body, supports your metabolism and makes you look better when the fat comes off.

A review of lean, resistance-trained athletes in a calorie deficit suggested around 2.3 to 3.1 grams of protein per kilogram of fat-free mass per day to help protect muscle (Helms et al., PubMed). For most men, aiming for about 1.6 to 2.2 grams per kilogram of bodyweight is a simpler and practical target. Protein also keeps you fuller.

I explained protein in detail in how much protein to build muscle.

Step 3: lift weights

Many men think cardio is for fat loss and weights are for muscle. In reality, resistance training helps with both.

A 2022 systematic review and meta-analysis of 58 randomised trials found that resistance training on its own reduced body fat percentage, total fat mass and visceral fat compared with non-exercising control groups (Wewege et al., PubMed). The effects were modest, about 1.5 percentage points of body fat on average, but they came while building muscle.

That is the key: lifting changes your body composition. You might lose less “weight” than with diet alone, but you will look much better. If you are new to it, start with my strength training plan for beginners. For extra conditioning, a boxing-style workout burns serious energy.

Step 4: walk more than you think

Walking is the most underrated fat-loss tool. It burns energy, is easy to recover from and does not make you hungrier the way hard cardio sometimes can.

Large studies link 7,000 or more steps a day with major health benefits, and walking is one of the easiest ways to increase your daily energy use. I covered the research in how many steps a day do you really need.

Step 5: sleep, stress and alcohol

You can do everything right in the gym and kitchen and still struggle if these three are out of control.

Sleep. Short sleep makes appetite harder to manage and makes training feel worse. Most adults need 7 to 9 hours. See how much sleep do men need.

Stress. Chronic stress often leads to more snacking, more drinking and less movement. My guide on how to reduce stress covers practical tools.

Alcohol. Alcohol is calorie-dense, increases appetite and lowers your discipline around food. The NHS says men and women should not regularly drink more than 14 units a week (NHS: alcohol units). For many men, cutting back on alcohol is the single fastest way to shrink the waist. It also helps in the bedroom, as I explained in alcohol and sexual performance.

What a fat-loss day of eating can look like

This is not a meal plan, just an example of how the principles fit together for an active man:

  • Breakfast: eggs or Greek yoghurt, fruit, and coffee without sugar.
  • Lunch: a big portion of chicken, fish or beans, rice or potatoes, and a large salad or vegetables.
  • Snack: a protein shake or a handful of nuts with fruit.
  • Dinner: lean meat or fish, vegetables, and a smaller portion of carbohydrates on rest days.
  • Drinks: mostly water. If you drink alcohol, keep it to a planned amount, not an open bar.

Notice what is missing: no “fat-burning” foods, no detox teas, no cutting out entire food groups. Most men lose belly fat when they eat this way consistently, because protein and vegetables fill you up and liquid calories disappear. Hydration matters too; read how much water should a man drink.

Ab training still has a place

None of this means ab exercises are useless. A strong core helps you lift, box and move better. And when the fat does come off, well-trained abdominal muscles show more clearly.

Train your core two or three times a week with exercises like planks, hanging knee raises, cable crunches and loaded carries. Just do not expect them to burn fat from your stomach.

Belly fat and your sex life

A large waist is not just a cosmetic issue. It is linked with the same problems that harm erections: poor blood vessel health, type 2 diabetes and high blood pressure. Losing abdominal fat through diet and exercise improves several of these risk factors. Read diet for erectile health and exercise and erectile function if this matters to you. It should.

My take

There is no secret to losing belly fat, and that is exactly why so many men fail. They keep looking for a trick. The truth is a moderate calorie deficit, enough protein, lifting weights, walking every day, sleeping properly and drinking less.

Do that for three months, measure your waist every two weeks, and the results will speak for themselves. Your stomach might be the last place to change, but it will change.

Frequently asked questions

Can ab exercises burn belly fat?

No, not on their own. In a 2011 randomised trial, six weeks of abdominal exercises did not reduce abdominal fat compared with a control group. Fat loss happens across the whole body when you are in a calorie deficit; ab training strengthens the muscles underneath.

Why is belly fat dangerous for men?

Fat stored around the waist, especially visceral fat around the organs, is linked with a higher risk of type 2 diabetes, heart disease and stroke. The NHS advises trying to keep your waist size to less than half your height.

What is the best exercise to lose belly fat?

There is no single best exercise. Resistance training reduces body fat and visceral fat, aerobic exercise burns more energy per session, and daily walking increases total energy use. Combined with a moderate calorie deficit and enough protein, they work best together.

How much protein should I eat to keep muscle while losing fat?

A review of lean, resistance-trained athletes suggested around 2.3 to 3.1 grams of protein per kilogram of fat-free mass per day during a calorie deficit. For most men, around 1.6 to 2.2 grams per kilogram of bodyweight is a practical range.

How fast can a man lose belly fat?

It depends on the size of the deficit and your starting point. A gradual pace, often given as around 0.5 to 1 kg per week, is easier to sustain. Faster loss increases the risk of losing muscle and rebounding.
